1. The Daily Calorie Structure

To keep meal planning simple and sustainable, MFL recipes are specifically designed to serve as your two main meals of the day (Lunch and Dinner).

We offer three core daily calorie tiers. Depending on your personal wellness goals, here is how a full day of eating is structured:

    • Breakfast & Snacks: ~375 calories

    • Lunch (MFL Recipe + Sides): ~525 calories

    • Dinner (MFL Recipe + Sides): ~600 calories

  • 🅜 MEDIUM (2,000 kcal/day):

    • Breakfast & Snacks: ~500 calories

    • Lunch (MFL Recipe + Sides): ~700 calories

    • Dinner (MFL Recipe + Sides): ~800 calories

  • 🅛 LARGE (2,500 kcal/day):

    • Breakfast & Snacks: ~625 calories

2. How to Use the Interactive Recipe Tool

At the top of every recipe, you will find an interactive Portion Size and Yield selector. This tool is the engine of the MFL Meal Plan Builder™.

  • Step 1: Select Your Plan. Choose 🅢 SMALL, 🅜 MEDIUM, or 🅛 LARGE from the dropdown menu. The ingredient weights in the list below will instantly auto-calculate to perfectly match your specific calorie tier.

  • Step 2: Adjust Your Yield. Cooking for the family or doing Sunday meal prep? Adjust the "Yield" selector (from 1 to 5 servings) and the recipe will scale the math for you.

  • Step 3: Print or Cook. Use the "Cook Mode" toggle to keep your phone screen from falling asleep while you chop, or hit "Print Recipe" for a perfectly formatted, 4-page layout you can take into the kitchen.

3. Understanding Your Calorie Targets & Sides

If you look at the Nutritional Profile on Page 1 of a recipe, you might notice that a "Medium" meal naturally sits around 560 calories, yet the dinner target for a Medium plan is 800 calories. This is intentional!

In the Mediterranean Diet, meals are designed to be enjoyed with traditional sides. Scroll down to the Dietary Modifiers section (Page 3) of any recipe to see exactly how to bridge that calorie gap.

  • The Traditional Side: We pair the base meal with a specific weight of whole-grain bread (e.g., 50g for Small, 100g for Medium, 150g for Large) to reach your exact calorie target.

  • The Low-Carb Swap: Watching your carbs? You can easily replace a 50g side of bread with 1 MFL Garden Salad. This provides the exact same calories and massively increases your vegetable volume.

  • The Chef's EVOO Trick: If you are ever short on calories for your specific tier, you can finish your plated meal with a raw drizzle of Extra Virgin Olive Oil (EVOO). A single teaspoon adds approximately 40 healthy calories and 4.5g of heart-healthy fats!

4. The Metabolic Switch™ (Higher-Protein, Reduced-Bread)

If you are following our New American 2025 DGA track, you don't need to look for different recipes.

Simply go to the Dietary Modifiers section of the recipe and follow the specific bullet points for The Metabolic Switch™. You will be instructed to skip the side of MFL bread at lunch and dinner, scale up your lean protein weights to replace those calories, and add a touch of EVOO during cooking.

The best part? You keep the recipe's integral whole-food carbohydrates (like pasta, rice, potatoes, or legumes) exactly as written, so the dish retains its authentic flavor and culinary identity!
